Ok i saw one of thoes pop ups say "keep first team regualrs fit by allowing them to play in the reserves" do i have to move them to the reserves to play or can i set this automatically?

When you right-click on a player in your first team, and then go to "Move To", there's an option in that expanded drop-down menu to "Make available for reserves". Try that boss!

You can also use "Move to Reserves For", and then select a time span!
